HYROX training isn't about a few runs, a few squats and one hard circuit a week. If you want to race well, you need to train exactly what the race throws at you: running under fatigue, strength endurance, efficient technique, heart-rate control and smart pacing.
What makes HYROX unique is that it never lets you rest. After every run comes a station. After every station you have to run again. That's where it shows whether you just have decent fitness or a body that's truly ready to race.
What good HYROX training must include
Good HYROX training stands on five pillars:
- running capacity
- strength training
- station technique
- compromised running
- pacing and race strategy
If one of these is missing, your preparation isn't complete. You can be strong, but if you can't run after the sleds, you'll lose time. You can be a good runner, but if the Sled Push and wall balls destroy you, your race falls apart. You can be fit, but if you blow the first two kilometres, the second half will just be survival.
Running is the foundation of HYROX performance
HYROX includes 8 km of running in total. That makes running a huge part of the race. Yet many people underestimate it and focus mainly on the stations.
Running training should include easy runs, tempo sections, intervals and running after load. Running at the same pace all the time isn't enough. You need to be able to run at different intensities and know which pace you can actually sustain on race day.
It's crucial to practise running after demanding exercises. After the Sled Push, Burpee Broad Jumps or Sandbag Lunges your legs will be heavy. If you never train that, the race will surprise you.
Strength without endurance isn't enough
HYROX isn't powerlifting. A strong squat or deadlift isn't enough. You need strength you can use again and again under fatigue.
Strength work should target legs, core, grip, pulling strength and stability. Key exercises include squats, lunges, hip hinge variations, carries, pulls, core work and sled work.
The goal isn't just to lift heavy. The goal is to be strong enough that the stations don't wreck you for the next run.
Technique saves energy
You don't win HYROX on fitness alone. A lot of time can be gained through technique. On the SkiErg you can waste energy pulling with your arms instead of using your whole body. On the Sled Push a poor position overloads your quads. On Burpee Broad Jumps jumping too aggressively floods your legs. On wall balls poor breathing can make you fall apart in the last 50 reps.
Technique isn't a detail. It's how you save energy and hold your output for the whole race.
How often to train for HYROX
It depends on your level. For most people 4–5 sessions a week makes sense. Some can train three times a week if their priorities are right. A performance-focused athlete will need more volume and a more detailed plan.
A week might look like this:
- 1× lower-body strength session
- 1× running session
- 1× HYROX-specific session
- 1× strength-endurance session
- 1× easy run or recovery
The most important thing is that training isn't maximal every day. If you're always going all-out, you won't improve. You'll just be tired.
Example HYROX-specific session
This works as a moderately hard specific session – 4 rounds:
- 800 m run at a controlled pace
- 500 m SkiErg
- 20 m Sled Push
- 20 wall balls
- 2 minutes rest
The goal isn't to die in round one. It's to keep your pace, technique and breathing across all rounds.
The biggest mistake: treating every workout like a race
HYROX prep has to be hard, but not chaotic. If every session looks like a race simulation, your body has no room to adapt. You need easy days, technique days, strength days and intense days.
Race fitness doesn't come from destroying yourself. It comes from doing the right things at the right time, over and over.
